She did not yell back. She went quiet. Not angry. Just tired. The kind of tired that builds over years not hours. Here are the 3 rules that changed how I handle anger as an ADHD dad: Rule [1]: Name the physical signal before the explosion happens. The ADHD brain does not build toward anger gradually. It spikes. But there is always a physical warning sign in the seconds before it peaks. Tightness in the chest. Heat in the face. A jaw that clenches. The moment I feel any of those I say — in my head or out loud — I am spiking right now. That simple act of naming activates the part of the brain that can still make a choice. It creates a 3-second window that did not exist before. Three seconds is enough to not explode. Rule [2]: Leave the room before you need to, not after. The ADHD nervous system cannot regulate itself in the middle of stimulation. Trying to calm down while still in the room guarantees it gets worse. I say one sentence before I go: I need 5 minutes and then I am coming back. Then I leave. During those 5 minutes I do one specific physical thing -- slow breathing, cold water on my face, or walk outside. The ADHD brain needs a specific input to decompress. Without one it replays the argument on a loop and comes back more activated than before. Five minutes with a physical anchor is enough to return as a version of myself my family deserves. Rule [3]: Repair the same day. Every single time. Not tomorrow. Not when I feel ready. The same day. I get on her level, look her in the eyes, and say three things only: what I did, that it was not okay, and one specific thing I am changing. No over-explaining. No defending. No asking her to reassure me. Short. Honest. Then I actually do the specific thing I said. The repair is not the words. The repair is what happens next.
