5pm used to be the worst hour of my day. My brain was on fumes. My patience was gone. My capacity to handle anything - a kid asking a question, my wife needing to talk, dinner that needed making - was at zero. And my family was walking straight into all of that. Here is what took me too long to understand. The ADHD brain burns through dopamine and executive function far faster than a neurotypical brain just to survive a normal day. By 5pm the tank is genuinely empty. Here are the 3 rules that gave my family a different dad at 5pm: Rule [1]: Stop before you walk in. Every single evening. 10 minutes. In the car, outside the door, wherever you are. Set a timer. Choose one input: music that reaches you, silence, or slow breathing. No messages. No planning. No logistics. The ADHD nervous system cannot switch from high-demand mode to family mode without a deliberate gap. Without it you walk in still running the previous environment inside your body. The 10 minutes is not a luxury. It is the bridge your brain physically needs. Rule [2]: Phone in a different room from 6pm to 8pm. Not silenced. Not face down. Gone. The ADHD brain cannot filter out a notification it can see or hear - it will follow it every time regardless of intention. Removing the phone removes the competition entirely. Your wife should not have to fight your phone for your attention in your own home. When the phone is gone, your brain has no choice but to land where it is. Rule [3]: One real question for your wife before 9pm. Not logistics. Not scheduling. One question about her -- her day, how she is feeling, what is sitting with her. Then listen fully before you speak. The ADHD brain struggles with sustained attention in low-stimulation conversations, which is exactly why evening connection keeps slipping. One specific question gives your brain a concrete entry point instead of leaving it to generate one from scratch when already depleted.
